Workout plan for women

Same physiology, same principles: lift heavy enough to matter, progress weekly, recover properly. This is a four-week strength block with glutes, back and pressing all trained hard.

Training does not need to be reinvented by gender. Women respond to the same progressive overload, the same rep ranges and the same compound lifts — and typically recover well between hard sets, which makes a four-day week very manageable.

This block emphasises the lower-body hinge and squat patterns, horizontal pulling for posture, and pressing strength, because those are the areas most 'toning' routines under-train with light dumbbells and high reps.

You will not get bulky by accident. Visible muscle takes years of deliberate surplus eating; what this block builds is strength, shape and bone density.

How the block progresses

The exercises barely change across the 4 weeks. What changes is the load, the rep target and the volume — one variable at a time, so you always know what moved.

  1. Week 1: Find your working weights

    Two reps in reserve on every set, logged. Most people finish week one realising they were training far too light.

  2. Week 2: Add load to the hinge and squat

    Smallest increment available on the two main lower-body lifts; everything else stays.

  3. Week 3: Add a set upstairs

    One extra set on rows and presses. Lower body holds the week-two loads.

  4. Week 4: Deload and retest

    Two sets throughout, then finish with a heavy set of five on the hinge to see the block's progress.

How to swap an exercise

Missing kit, a busy rack or a joint that argues with a lift are all fine reasons to substitute. These four rules keep the block intact when you do.

Barbell to dumbbell, one for one

Barbell hip thrust becomes dumbbell hip thrust, back squat becomes goblet or split squat. Same pattern, same rep range.

Keep rows in the plan

If you drop a pulling movement, replace it with another one. Pressing volume without pulling is what makes shoulders ache.

Cardio on off days

Steady walking, cycling or a class on non-lifting days is ideal. Keep hard intervals away from lower-body sessions.

How to run it

Light weights are the real limiter

If a set of ten feels like it could have been twenty, the weight is too light. Every set should finish with about two reps left.

Hinge twice a week

Romanian deadlifts and hip thrusts build the posterior chain far faster than endless glute-band work.

Adjust around your cycle, do not stop

If the week before your period feels heavy, hold loads instead of adding and keep the sessions. Consistency beats a perfect week.
