Push pull legs workout plan

Push, pull, legs — run twice a week. It is the highest-frequency split most people can actually recover from, and this is the exact six-day week our engine writes for it.

PPL works because each session owns one job. Pressing muscles get their own day, pulling muscles get theirs, and the lower body is never squeezed in at the end of an upper session when you are already cooked. Running the rotation twice hits every pattern twice a week, which is the frequency most of the research points at for size.

The week below is generated, not hand-written. Change your equipment, session length or injury history in the Athlete Assessment and the exercises change while the push/pull/legs structure holds.

How the block progresses

The exercises barely change across the 4 weeks. What changes is the load, the rep target and the volume — one variable at a time, so you always know what moved.

  1. Week 1: Set the baseline

    Run every main lift two or three reps short of failure and write the numbers down. Six days is a jump in volume — week one exists to find loads you can repeat, not to test you.

  2. Week 2: Add load, hold reps

    Same sets and reps, roughly 2.5 to 5 lb more on presses and rows, 5 to 10 lb on squats and hinges. If the second rotation feels heavier than the first, that is the signal to hold rather than add.

  3. Week 3: Peak week

    Heavy days drop to a 3-5 rep target so load can climb again; the lighter rotation stays exactly where week two left it. One rep in reserve is the ceiling on every top set.

  4. Week 4: Deload, then repeat

    One set comes off every exercise and load drops about ten percent. Start the next block from week three minus one small jump and the whole rotation climbs again.

Week 2 — Add load, hold reps

How to swap an exercise

Missing kit, a busy rack or a joint that argues with a lift are all fine reasons to substitute. These four rules keep the block intact when you do.

Swap inside the day's job

A push exercise is replaced by another push, a pull by another pull. That is the whole logic of the split — keep it and the week stays balanced no matter what you own.

Match the rep range, not the weight

A dumbbell version of a barbell lift needs the same target reps, not the same load. Pick a weight that lands two reps shy of failure inside the range.

Cut a day before you cut quality

If life takes a session, run push/pull/legs five days and pick up the rotation where it stopped rather than compressing two sessions into one.

How to run it

The second rotation is the lighter one

Days 1-3 carry the heavy compound work. Days 4-6 repeat the patterns at higher reps and lower load, which is what makes six days survivable.

Legs twice, not legs plus running

Two leg days is already a lot of lower-body volume. Keep extra conditioning easy and off the leg days themselves.
