3 day workout split

Three sessions a week is the smallest schedule that still progresses every major pattern. This is the exact week our program engine writes for a three-day lifter — not a screenshot, the real output.

Get this plan built around me

A three-day split works because each session touches the whole body's needs across the week: a squat pattern, a hinge, a horizontal and vertical push and pull, plus loaded carries and core. Nothing gets trained hard enough to bury you, and nothing gets skipped for a month.

The week below is generated by the same engine that builds your plan after the Athlete Assessment. Change your equipment, session length or injury history and the exercises change with it — the structure does not.

Who it's for

  • Anyone with three reliable training slots a week
  • Returning lifters who need recovery days between sessions
  • People rebuilding a base before adding speed or conditioning days

Week one, workout by workout

Output from the live program engine for a 3-day, 45-minute setup.

Day 1: Lower Strength

Squat, hinge, single leg · 45 min

  • Brace before you unrack. Knees track over mid-foot, chest stays tall out of the hole. · 150s rest

  • Pull the slack out of the bar before you pull the floor. Hips and chest rise together. · 90s rest

  • Front shin vertical, back knee straight down. This is the single-leg base everything else sits on. · 90s rest

  • Dead Bug3 × 8-10

Low back stays flat on the floor the entire set. Exhale as you extend. · 90s rest

  • Tall ribcage, quiet steps. Grip fails before posture does — stop when posture goes. · 90s rest

  • 90/90 to half-kneeling to a deep lunge. Breathe at every position. · 90s rest

Day 2: Upper Strength

Press, pull, torso · 45 min

  • Shoulder blades pinned to the bench. Bar path finishes over the shoulders, not the throat. · 150s rest

  • Start from a dead hang, lead with the chest, control the way down. · 90s rest

  • Elbows at roughly 45 degrees. Touch, pause, press. · 90s rest

  • Lat Pulldown3 × 8-10

Pull the bar to the collarbone with the elbows, not the hands. · 90s rest

  • Dead Bug3 × 8-10

Low back stays flat on the floor the entire set. Exhale as you extend. · 90s rest

  • Tall ribcage, quiet steps. Grip fails before posture does — stop when posture goes. · 90s rest

Day 3: Full Body

Total body strength · 45 min

  • Brace before you unrack. Knees track over mid-foot, chest stays tall out of the hole. · 150s rest

  • Bench Press3 × 8-10

Shoulder blades pinned to the bench. Bar path finishes over the shoulders, not the throat. · 90s rest

  • Pull the slack out of the bar before you pull the floor. Hips and chest rise together. · 90s rest

  • Start from a dead hang, lead with the chest, control the way down. · 90s rest

  • Dead Bug3 × 8-10

Low back stays flat on the floor the entire set. Exhale as you extend. · 90s rest

How to run it

Order matters more than the day

Keep the sessions in order and leave at least one rest day between the two hardest ones. Missing Wednesday doesn't mean skipping the session — it means shifting it.

Progress weekly, not daily

Each four-week block adds load or reps on the main lifts and holds accessory work steady, so the week gets harder in one direction at a time.
