Pre workout meal: what to eat before training
A pre workout meal has one job: put fuel in the tank without sitting in your stomach. The right answer depends almost entirely on how long you have before the first set.
How long before you train?
Digestion, not food choice, is what makes people feel heavy in a warm-up. Match the size and composition of the meal to the clock and the problem disappears.

The numbers that matter
For a hard strength session, aim for roughly 0.5 g of carbohydrate per pound of bodyweight in the two hours before you train, plus 20 to 40 g of protein. A 170 lb athlete eating 90 minutes out lands near 85 g carbs and 30 g protein.
Keep fat and fibre low inside the last 90 minutes. Both slow gastric emptying, which is what turns a good meal into a heavy one.
- Carbs: 0.3–0.5 g per lb bodyweight in the 1–3 hours before
- Protein: 20–40 g, ideally from a fast-digesting source
- Fat: under 15 g inside 90 minutes
- Fluid: 12–20 oz of water in the hour before
Training first thing in the morning
You do not need a full breakfast at 5:30am to lift well at 6. You do need something. A shake with 25 g whey and a piece of fruit takes two minutes, sits fine, and reliably beats fasted training for the last third of a session.
If food genuinely does not work that early, train fasted and make the post-training meal bigger — but eat carbohydrate the night before, because that is the glycogen you are actually training on.
Caffeine, and what actually helps
Caffeine at 3 mg per kg of bodyweight, taken 45 to 60 minutes before, is the single best-supported pre-workout ingredient. Most commercial pre-workout powders are that plus flavouring and a tingle.
Creatine works on total daily intake, not timing, so take it whenever you will remember. Beta-alanine only matters for efforts between one and four minutes.
