Core · Ab wheel
Ab wheel rollout: progression and form
The rollout trains the abs to resist extension, which is exactly what they do when you sprint, tackle or carry something heavy.
Muscles worked: Rectus abdominis, Obliques, Latissimus dorsi
How to do it
- Kneel with the wheel under the shoulders and the knees on a pad.
- Tuck the pelvis so the low back is slightly rounded, not arched, and brace hard.
- Roll forward only as far as you can hold that position — usually much shorter than you think.
- Pull the wheel back by squeezing the abs and pushing the floor away, not by pulling with the hips.
- Stop the set the moment the low back starts to sag.
Mistakes to avoid
- Rolling out until the hips drop and the low back arches.
- Chasing reps instead of range you can control.
- Holding your breath — brace and breathe shallow instead.
Sets and reps
| Goal | Prescription |
|---|---|
| Beginner | 3 sets of 5–8 short-range kneeling reps |
| Intermediate | 3 sets of 8–12 full kneeling reps |
| Advanced | 4 sets of 5 standing rollouts |
Swaps and alternatives
- Barbell rollout — Same movement using a loaded bar.
- Body saw on sliders — Similar anti-extension demand, shorter range.
- Hardstyle plank — Builds the brace before you add range.
